What this calculator does
Sleep runs in cycles of roughly 90 minutes, moving from light sleep through deep sleep and into REM before returning toward lighter stages. Waking near the end of a cycle, when sleep is lightest, tends to feel considerably easier than waking from deep sleep partway through one.
This calculator works forward from your bedtime, allowing time to fall asleep, and lists wake times that land between cycles. It is a rule of thumb rather than a measurement: real cycles vary between about 70 and 120 minutes, and they lengthen across the night.
The formula
The time you take to fall asleep is added to your bedtime, then successive 90-minute cycles are stacked on top. Five and six cycles, seven and a half or nine hours of sleep, are highlighted because they sit within the range most adults need.

When to use it
Planning around a fixed wake time
If you must be up at a particular hour, work backwards: pick the bedtime whose cycle boundaries land nearest that time.
Deciding between an extra cycle and an extra half hour
Waking after five complete cycles often feels better than waking 40 minutes later partway through the sixth, even though the second option is more total sleep.
Planning a nap
Either keep it under about 25 minutes, staying in light sleep, or allow a full 90-minute cycle. The awkward middle, waking from deep sleep, produces the grogginess naps are notorious for.
Adjusting for slow sleep onset
If you take 30 minutes to fall asleep rather than 15, every wake time shifts accordingly. Setting this honestly makes the estimates considerably more useful.

Are sleep cycles really 90 minutes?
Ninety minutes is an average. Individual cycles range from roughly 70 to 120 minutes and tend to lengthen through the night, with more REM in later cycles. Treat the times here as approximate rather than precise.
How much sleep do adults need?
Most guidance suggests seven to nine hours for adults, which corresponds to roughly five or six cycles. Individual needs vary, and consistently feeling unrested despite adequate hours is worth discussing with a doctor.
Is it better to wake between cycles?
Generally it feels easier, because sleep is lightest at cycle boundaries. But total sleep matters more than timing: deliberately cutting an hour of sleep to hit a boundary is a poor trade.
Why do I feel worse after a long nap?
Sleep inertia. Waking from deep sleep, which is reached around 30 to 60 minutes in, leaves that heavy disoriented feeling. Short naps under 25 minutes or a full 90-minute cycle avoid it.
Does going to bed at the same time each night matter?
Yes: consistency is one of the better-supported sleep recommendations. A regular schedule, including at weekends, helps stabilise the body clock.
